The short version · 16 min read

  • No agency defines “superfood.” The word is absent from US food labeling law, and in the European Union it cannot stand alone as a health claim.
  • Three yardsticks hand out the name: nutrients per calorie (a scoreboard in a Centers for Disease Control and Prevention journal, where cabbage beats blueberry), a test-tube antioxidant score the U.S. Department of Agriculture withdrew in 2012, and one famous compound.
  • Inside you, plant compounds act as signals to your own protective enzymes, not shields. The dose and the whole-food package decide whether anything measurable happens.
  • Add them by buying the top of the scoreboard (cabbage, chard, spinach, beet greens), putting fat on greens, grinding flax, chopping broccoli, and skipping powders and capsules.
  • You can eat too much: Brazil nuts, kilos of raw bok choy, dry chia, cassia cinnamon, and turmeric or green tea extracts all have documented lines. Variety and the whole form are the safety mechanism.

Somewhere in your grocery store there is a small pouch of dried goji berries priced like a cut of meat, and two aisles over a bag of chips with the word superfood on the front. Kale was going to save you, then it was supposedly wrecking your thyroid. Turmeric went from a spice rack to a capsule. You have probably bought at least one of these, felt good about it for a week, and never been sure what it was doing.

I went looking for the definition, and here is the first thing to know: there is not one. What I found instead was a handful of yardsticks, each measuring something different, and one marketing word sitting on top of all of them.

So this article answers five questions in order. What a superfood is. Why certain foods got the name. What they do inside you. How to add them without the price tag. And whether you can eat too much of one, which you can, in ways more specific than you would guess. Every study named here has its source in the footer.


“Super” Is a Claim About a Food, Not a Measurement of One

Start with the law. The Food and Drug Administration recognizes three kinds of claim a food label can make, health claims, nutrient content claims and claims about how a nutrient affects the body, each with rules. The word superfood appears in none of them. I searched the entire federal food labeling regulation, Part 101 of Title 21 of the Code of Federal Regulations, and every FDA document in the Federal Register back to 1994. Zero occurrences. A package can print the word because nobody has defined it, and a claim nobody has defined cannot be checked against any standard, though a label that misleads is still misbranding under federal law.

The European Union went further, though the popular version, “the EU banned the word superfood in 2007,” gets it wrong. Under a regulation that has applied since July 1, 2007, a health claim on food sold in the EU is prohibited unless it has been authorized on the evidence and placed on an official register. That register holds 2,330 entries, and superfood is not one of them. The word was not banned. It simply cannot stand alone as a claim about health there.

Where did it come from? Merriam-Webster’s earliest known use is 1915, and the Oxford English Dictionary’s first citation is a Jamaican newspaper from the same year, which puts the word in print before the banana advertising campaign it is usually credited to. What the dictionaries agree on is the definition’s shape. Cambridge: “a food that is considered to be very good for your health.” Considered. That word is doing all the work, and it sells. Across 17 experiments pooled in a 2017 meta-analysis, a study that combines the results of many others, a health-related claim on a package raised the odds that people chose, bought or ate the product by about 75%, mostly in lab-style choice experiments; real-store studies found smaller effects (Kaur, Scarborough and Rayner, International Journal of Behavioral Nutrition and Physical Activity).

The principle: super is a claim about a food, never a measurement of one. The moment you ask “measured how?” the word starts telling you the truth.

Why Certain Foods Got the Name: Three Yardsticks

Yardstick one: nutrients per calorie

The closest thing to an official scoreboard is in the Centers for Disease Control and Prevention’s journal, Preventing Chronic Disease. Di Noia (2014) scored 47 fruits and vegetables on 17 nutrients, potassium, fiber, protein, folate and vitamins A, C and K among them, per 100 calories, and called anything scoring 10 or more a “powerhouse.” Forty-one qualified. Six did not: raspberry, tangerine, cranberry, garlic, onion, and blueberry.

Read the column header before you throw out your blueberries. The score is nutrients per 100 calories, and it counts vitamins, minerals, fiber and protein, not anthocyanins, the pigments that make a blueberry blue. Watercress is nearly all water and almost no calories, so every milligram counts enormously. A blueberry, at about 57 calories per 100 grams and modest on the 17 nutrients scored, does not get there; blackberries and strawberries, lower in calories and higher on those nutrients, barely do. Still, per 100 grams in the U.S. Department of Agriculture’s database, raw spinach carries roughly 25 times the vitamin K, 32 times the folate and 7 times the potassium of blueberries, at less than half the calories. That is what “super” looks like when someone measures it. It looks like a leaf.

Yardstick two: antioxidant power in a test tube

This is the number behind most antioxidant marketing. ORAC, short for oxygen radical absorbance capacity, measures how well a food extract neutralizes free radicals, the reactive molecules your cells make as they burn fuel, in a test tube, and for years the USDA published a database of ORAC values that companies used to promote their products. In 2012 the USDA took it down, saying the values “have no relevance to the effects of specific bioactive compounds, including polyphenols on human health” and were “routinely misused by food and dietary supplement manufacturing companies to promote their products.” Polyphenols are the plant compounds in question. The number on the pouch measured a test tube. Your body is not one.

Yardstick three: one famous compound

Turmeric is the cleanest example. Curcumin, its yellow pigment, has been through more than 120 clinical trials, and a 2017 review in the Journal of Medicinal Chemistry (Nelson and colleagues) reported that, as of that review, no double-blind, placebo-controlled trial of it had succeeded, meaning a trial where neither the patients nor the researchers know who got the real thing. The molecule is unstable in water, poorly absorbed and rapidly broken down, with oral bioavailability, the share that reaches the bloodstream, under 1% in rats, and it lights up laboratory tests for reasons that have nothing to do with medicine. Turmeric the spice is a fine food. Curcumin the miracle is a laboratory artifact.

What They Actually Do Inside You

1. They deliver the nutrients most people are short on

The unglamorous part matters most. Leafy greens, legumes and seeds carry the fiber, potassium, folate, magnesium and vitamin K that a calorie-sufficient diet can still run short on. In 2019 only 12.3% of American adults met the fruit recommendation and 10.0% met the vegetable recommendation, in the CDC’s own survey (Lee and colleagues, Morbidity and Mortality Weekly Report, 2022). The gap in most kitchens is not goji berries. It is ordinary vegetables, and 10 to 20 grams of fiber a day.

2. Their plant compounds act as signals, not shields

The old story was that colorful plants mop up free radicals. The chemistry inside a living body does not support that. Forman, Davies and Ursini (Free Radical Biology and Medicine, 2014) worked through the reaction rates and concluded that direct radical scavenging by dietary compounds is “ineffective in antioxidant defense” in the body, with vitamin E the one exception they carve out. What these compounds do instead, the authors argue, is act as mild stressors that switch on your own protective enzymes. They named it para-hormesis. Hormesis is the idea that a small, survivable dose of stress makes a system stronger, the same logic as a workout. A plant compound is not a shield you swallow. It is a nudge to a system you already own, which is why the test-tube score has not predicted outcomes in people.

3. Dose and package decide whether anything happens

The best evidence for a single “superfood” is small, specific and honest about its limits. Curtis and colleagues (American Journal of Clinical Nutrition, 2019) ran a six-month randomized controlled trial, the design where people are assigned at random to a food or a placebo, in 115 adults with metabolic syndrome, the cluster of a large waist, high blood pressure and high blood sugar. One cup of blueberries a day improved endothelial function, which is how well the lining of your blood vessels relaxes, and one measure of arterial stiffness. A half cup did nothing measurable. Insulin resistance, how well the body responds to insulin and the trial’s main target, did not move at either dose, and neither did blood pressure. That is a superfood at its best: a real change at a specific daily amount, on a specific marker, with the headline problem untouched.

Zoom out and the pattern matters more than any single food. Wang and colleagues (Circulation, 2021) followed more than 100,000 US adults for up to 30 years and pooled them with 24 other long-term studies, 26 in all: about five servings a day, two of fruit and three of vegetables, was associated with the lowest mortality, and above that the curve flattened. Fruit juice and potatoes did not count toward the benefit at all. Aune and colleagues (International Journal of Epidemiology, 2017) saw the steepest gains in the first 400 grams a day and, for most outcomes, continued reductions up to 800, so the two biggest analyses disagree about where the benefit stops and agree about where it starts. The pattern, not the ingredient, is what the human data keeps rewarding.

How to Add Them: Buy the Scoreboard, Not the Ad

The foods at the top of the scoreboard are among the cheapest produce in the store, and the compounds people pay for in a pouch arrive fine in a cabbage, if you prepare them so they are actually absorbed.

1. Count for three days before you change anything. Servings of vegetables and fruit: roughly a cup of raw leaves, a half cup cooked, or a medium piece of fruit. Nine in ten adults are under the recommendation, so assume you are too until the count says otherwise.
2. Buy from the top of the scoreboard. Cabbage, chard, spinach, beet greens (free on top of beets) and watercress. Wash the greens, and where the budget allows, buy the ones you eat raw organic. For protein, lead with lentils, black beans, chickpeas and hemp seeds. Frozen counts: two analyses found frozen vegetables’ vitamin content comparable to fresh, and sometimes higher than fresh after days in the refrigerator, with beta-carotene the exception (Bouzari, Holstege and Barrett, Journal of Agricultural and Food Chemistry, 2015; Li and colleagues, Journal of Food Composition and Analysis, 2017). Both were funded by the frozen food industry, so I checked the USDA database: frozen spinach keeps most of its folate and vitamin K and loses much of its vitamin C in processing.
3. Put fat on the greens. Brown and colleagues (American Journal of Clinical Nutrition, 2004) fed people the same salad with fat-free, reduced-fat and full-fat dressing. Absorption of carotenoids, the orange and red plant pigments, was “negligible” with the fat-free version and rose with the fat. Olive oil, avocado, nuts or seeds turn a salad from decoration into delivery. Crushing and cooking help too: lycopene, the red pigment in tomatoes, reached 2.5 times the blood level from tomato paste as from fresh tomatoes, both eaten with oil (Gärtner, Stahl and Sies, American Journal of Clinical Nutrition, 1997).
4. Grind the flax. Austria and colleagues (Journal of the American College of Nutrition, 2008) gave people whole, milled or oil-form flaxseed over a three-month trial. Blood levels of the plant omega-3 rose within the first month in the milled and oil groups and not in the whole-seed group, though the authors note that group also had trouble keeping up with the whole seeds. Grind it, or buy it milled and keep it cold.
5. Chop the broccoli and wait. Sulforaphane, the compound cruciferous vegetables (the broccoli and cabbage family) are famous for, does not exist in the intact plant. It forms when chopping or chewing lets an enzyme called myrosinase meet its partner molecule, and heat inactivates the enzyme. Two small feeding studies measured the gap: about three times the availability from fresh broccoli as from steamed (Conaway and colleagues, Nutrition and Cancer, 2000), and 37% raw against 3.4% microwaved (Vermeulen and colleagues, Journal of Agricultural and Food Chemistry, 2008). So chop it before you cook it, or top the cooked version with something raw from the same family: arugula or radish.
6. Rotate, and skip the stripped version. Do not find one super green and eat it every day; in the next section, variety turns out to be the safety mechanism. And the powder, the capsule, the juice and the “superfood bar” are the food with its structure removed, the same axis that separates an apple from apple juice. Jamba’s own nutrition sheet lists its regular Acai Primo bowl at 62 grams of sugars, about one and a half times the 42 grams in a 12 ounce sweetened soda. The berry is real. The bowl is a dessert.

The usual animal examples, fatty fish and eggs, can sit at the end of the list if you eat them. They are not needed to make the pattern work.

Every case below is real and sourced. Read them for the pattern, not the scare.

One nut carries 68 to 91 micrograms. The adult daily need is 55 and the upper limit is 400, so one or two nuts cover the day. The National Institutes of Health fact sheet says regular Brazil nuts “could cause selenium toxicity”: hair loss, brittle nails, garlic breath, fatigue, irritability.
Raw cruciferous vegetables (bok choy, cabbage, kale)
Goitrogens, compounds that interfere with iodine uptake in the thyroid
A 2010 New England Journal of Medicine case: an 88-year-old woman ate 1 to 1.5 kilograms of raw bok choy a day for months and arrived in a coma from a severely underactive thyroid (Chu and Seltzer). That is 2.2 to 3.3 pounds of one raw vegetable, daily. The NIH iodine fact sheet says reasonable amounts are not a concern for most people in the US, who get enough iodine and eat a variety of foods. Cooking largely inactivates the enzyme involved.
Spinach, chard, beet greens
Oxalate, a plant acid that binds calcium
A normal 50 to 100 gram portion of spinach carries roughly 500 to 1,000 milligrams (Mitchell and colleagues, American Journal of Physiology, Renal Physiology, 2019). For people who have formed calcium oxalate kidney stones, the National Institute of Diabetes and Digestive and Kidney Diseases lists spinach among the foods they may want to avoid. For everyone else: rotate the greens.
Chia seeds, eaten dry
Water absorption
A 2017 case report: a 39-year-old man swallowed a tablespoon of dry chia, chased it with water, and needed an emergency procedure with a scope to clear a gel plug from his esophagus (Simmelink and colleagues, Case Reports in Internal Medicine). He had a history of swallowing trouble, and the authors aim the warning at anyone with an esophageal condition. Soak chia first regardless.
Carrots, sweet potatoes, pumpkin
Beta-carotene
Enough for long enough turns skin yellow-orange. The NIH calls carotenodermia “a harmless condition” that reverses when you cut back.
Cassia cinnamon (the common supermarket kind)
Coumarin, a natural flavor compound with a safety ceiling
The European Food Safety Authority’s tolerable daily intake is 0.1 milligrams per kilogram of body weight, which Germany’s Federal Institute for Risk Assessment works out to about 2 grams of cassia a day for a 60 kilogram adult, half a gram for a small child. Ceylon cinnamon contains only traces. A teaspoon a day is roughly that amount.
Turmeric and green tea, as extracts
Concentrated curcumin; concentrated EGCG, short for epigallocatechin gallate, the main green tea catechin
The Drug-Induced Liver Injury Network, an NIH-funded research group, reported ten cases of liver injury linked to turmeric supplements, all since 2011, one fatal (Halegoua-DeMarzio and colleagues, American Journal of Medicine, 2023). Three of the seven products tested also contained black pepper extract, which sharply raises curcumin absorption. For green tea, the European Food Safety Authority found 800 milligrams or more of EGCG a day from supplements raised liver enzymes in trials, and could not name an extract dose it considered safe. Almost every case involves the capsule, not the spice rack or the teapot.
Leafy greens, if you take warfarin (the blood thinner)
Vitamin K
Not too much, but too variable. The NIH advises people on warfarin to keep vitamin K intake consistent day to day, because a sudden change swings the drug’s effect either way. Talk to the prescriber before changing how many greens you eat.

Look at what those cases share. Either one food eaten far outside any normal pattern, over two pounds of raw bok choy daily, or five or six Brazil nuts every single day for months, or a food stripped to a concentrate and taken daily in a capsule. Nobody in that table was hurt by a varied plate.

Where Diet Discipline stands: a nutrient-dense food eaten whole, in rotation with other foods, has almost no documented way to hurt you. Isolate its famous compound, concentrate it into a capsule and take it every day, and you have built the exact conditions of nearly every case in that table. Eat the turmeric. Skip the extract.

Myth vs Reality

“Superfoods boost your immune system.”

No single food has been shown to do that, and in the EU a claim like it cannot go on a label unless it has been authorized on the evidence, which “superfood” never has. What the human data supports is quieter: around five servings of vegetables and fruit a day is associated with lower mortality across dozens of long-term studies.

“Frozen vegetables are dead food.”

The two analyses in step 2 found frozen vitamin content comparable to fresh, and the USDA’s own numbers show frozen spinach holding most of its folate and vitamin K. What it loses is vitamin C and a little texture. A bag in the freezer beats a pouch on the shelf.

What to Watch Over the Next Four Weeks

None of this shows up on a scale in a week, and I would be suspicious of anything that claims to. Watch these instead.

  • Your serving count, trending from wherever it started toward five a day. This is the number the largest human studies are built on.
  • Fullness between meals. Whole plants arrive with fiber and water, and many people notice a meal holds them longer. Ramp the fiber up over two to three weeks, and drink more water as you do.
  • Your grocery receipt. In the USDA’s 2023 retail price data, green cabbage averaged 35 cents per cup, raw spinach 69 cents and fresh blueberries $1.73. A week built on cabbage, frozen spinach, lentils and oats should cost less than the week before. If it costs more, a pouch got in.
